can any one tell me how fast water should run through a refugium or better yet
how many gallons should be coming over the over flow per hr.

I like no more than a few hundred or so. Low flow is better in my opinion

5x water volume per hour is suppose to be a great fuge rate.

When you say 5 x water volume, are you including fuge and display tank?

I'm not sure it matters if you have stuff to baffle it. My 30g's fuge has only one acrylic baffle between the mag 5 pump side and the rubble rock/sand side - the pump is overkill as the fuge is less than 10g. The overflow hose is laying kind of wedged inside the rocks, so they are actually acting as the main baffle, and I have a ton of life in there. Last night I was netting pods in my 30g like crazy to transfer them to my 90 which does not currently have a fuge. If my flow was inhibited, I think I my fuge would start to get stinky, but feel free to correct me if that's wrong.
